The vocabulary sounds more complicated than the idea:
- A macrocycle is the big-picture plan — often several months to a year.
- A mesocycle is a block within it — typically three to six weeks with a specific focus.
- A microcycle is usually a single training week.
That's it. A macrocycle is a stack of mesocycles; a mesocycle is a stack of microcycles. The American College of Sports Medicine describes systematic variation of this kind — in volume and intensity in particular — as a well-established way to optimise long-term adaptation in resistance training (ACSM, 2009).
The one-line version: periodisation is just deciding in advance how your training will change over the coming weeks, so it keeps working and you keep recovering — rather than leaving it to chance or mood.
What are the main periodisation models?
Most periodisation you'll read about is a variation on three approaches.

Does periodisation beat just training hard and progressing?
This is the question that matters, and the evidence is more nuanced than the usual "periodisation is essential" headline.
On the face of it, the research favours periodisation. A 2017 meta-analysis of 18 studies found that periodised resistance training produced greater gains in maximal strength than non-periodised training — a small-to-moderate effect that was present across training levels but largest in less-experienced lifters (Williams et al., 2017). Taken alone, that looks like a clear win.
But there's an important catch, and it's worth being honest about. A 2019 review of those very meta-analyses pointed out that the "non-periodised" comparison groups almost always did the same sets, reps, and load for the entire study — a constant, non-progressing programme (Afonso et al., 2019). So the studies didn't really test planned periodisation against sensible varied training. They tested varied, progressing training against doing the identical workout for weeks on end. Framed that way, the finding is less surprising and less grand: changing and progressing your training beats never changing it at all.
That reframing matters for a recreational lifter, because it points at the real lesson. The benefit isn't in the elaborate plan. It's in not stagnating — which is the same thing progressive overload is about. Periodisation is one way to make sure your training keeps advancing and keeps you fresh enough to advance. Which model is best? Mostly, the one you'll follow
If periodisation helps mainly by keeping training varied and progressing, you'd expect the specific model to matter less. That's roughly what the head-to-head research shows.
- For muscle growth, a meta-analysis comparing linear with daily undulating periodisation — across 13 studies, mostly in untrained people — found essentially no difference between them (Grgic et al., 2017). The authors' advice was to focus on training volume and progressive overload, and treat the choice of periodisation model as a matter of personal preference.
- For strength, a systematic review of 17 studies (510 participants) similarly found no significant difference between linear and undulating models for upper- or lower-body strength (Harries et al., 2015).
None of this means periodisation is pointless. It means the flavour of periodisation is not where the results live. For most recreational lifters, the best model is the one that fits your week and that you'll actually stick to — because adherence, not architecture, is what compounds over months.
Training experience shifts the picture, too. A relative newcomer will progress for months on little more than steady progressive overload — periodisation adds little until the easy gains slow. The more training history you have, the more deliberate variation and planned recovery earn their place, because progress gets harder to force. What is periodisation actually for if you're not competing?
Strip away the competition-day machinery and periodisation earns its place for three practical reasons. None of them require a six-month plan.
Managing fatigue. Training hard every session, every week, indefinitely, eventually catches up with you — often showing up as a lift that stops moving around week five, or an elbow that starts complaining on every press. Varying intensity — a heavier stretch followed by a lighter one — and scheduling easier weeks keeps fatigue from quietly accumulating into stalled progress or nagging joints.
Keeping progress moving. Bodies adapt to a stimulus and then stop responding to it. Shifting rep ranges, loads, or emphasis every few weeks gives your training somewhere new to go when one approach flattens out.
Staying consistent. A structure you can follow removes decision fatigue and gives each week a purpose. That's not a small thing — consistency over months is arguably the biggest factor in whether a recreational lifter actually progresses.
What you almost certainly don't need is a peak and taper. Peaking — deliberately shedding fatigue to express maximum strength on one day — exists to hit a number at a competition. With no meet on the calendar, there's little reason to organise months of training around a single day of performance.
A simple periodisation blueprint
Here's a light, evidence-aligned structure that captures the useful parts without the overhead. Treat it as a starting point, not a prescription.
- Run a block of 4–6 weeks focused on one main goal — usually building muscle or building strength.
- Pick a rep range and progress within it. For a hypertrophy block, something like 3–4 sets of 8–12 on your main lifts; for a strength block, 3–5 sets of 3–6 at heavier loads. The flexible alternative: autoregulation
The weakness of any pre-written plan is that it's written before the training happens. Week 5 was mapped out when you had no idea you'd be under-slept, stressed, or fighting off a cold that week. Rigid periodisation assumes a tidy, predictable recovery that recreational life rarely delivers.
Autoregulation is the answer to that problem: instead of scripting every session weeks ahead, you adjust based on how training is actually going — most practically, using RPE, or rate of perceived exertion, to gauge effort and nudge load up or down day to day. It keeps the useful parts of periodisation — progression and fatigue management — while dropping the fragile assumption that you can predict the future.
The evidence here is encouraging but not one-sided. One meta-analysis found autoregulated loading outperformed fixed loading for maximal strength in athletes (Zhang et al., 2021), while another, in resistance-trained people more broadly, found no significant overall difference between autoregulated and standardised approaches (Hickmott et al., 2022). The fair reading is that autoregulation is at least as effective as a fixed plan, with a practical edge: it bends to the day you're actually having.
Common periodisation mistakes
A few traps catch recreational lifters more often than any wrong choice of model.
Over-planning. Mapping out six months of training in detail is satisfying, but it assumes a predictability your life doesn't have. Plan the current block properly and sketch the next one; leave the rest flexible.
Borrowing a competitor's template. Programmes built for athletes often include peaking and tapering phases designed to express maximum strength on competition day. With no competition, those phases cost you training time for a benefit you'll never cash in.
Programme-hopping. Switching models or routines every couple of weeks feels like progress but prevents it — you never stay on a lift long enough to progressively overload it. Pick a structure and give it a few blocks before judging it.
